Weeking daily workout of home treadmill

Do you walk the same distance and pace most every day on the home treadmill? Do you feel like your fitness improvement has stalled? Do you want to prepare for a walking race, relay, or marathon? Time for a schedule with a variety of walking workouts.

This weekly suggested schedule, developed by WILD professional treamill manufacture for our every customer, is for every kind of walker, including fitness walkers and racewalkers. You can mix and match the workouts below. The week should include one day of Economy workouts to build speed, two days of Threshold workouts to build aerobic performance, and one day of long distance. In between each of these workouts should be a rest day or a day of easy walking.

Monday: Rest day. No walking of significant distance or intensity.

Tuesday: Economy Workout. Warm up for 10 minutes at an easy pace. Then walk as fast as you can for 30 seconds or 200 meters (two city blocks in most cities). After 30 seconds, drop down to an easy pace for 2 minutes. Repeat the 30 seconds speed/2 minutes rest 8-12 times. Cool down with a 10 minute easy pace walk.

Wednesday: Recovery. Easy 3 mile walk at 65-70% of your max heart rate. This is a pace at which you can easily maintain a conversation but are breathing harder than at rest.

Thursday: Threshold Workout #1 - Speed. 10 minute warm up at easy walking pace. Walk fast for 8 minutes or 1 kilometer at 85-92% of your max heart rate. Then slow down to an easy pace for 2 minutes. Repeat this for 3-4 repetitions. Cool down for 10 minutes at an easy pace. The threshold pace is strenuous, but one you could maintain throughout a 10 kilometer/6 mile race. You will be breathing very hard and able to speak only in short phrases.

Friday: Recovery. Easy 3 mile walk at 65-70% of your max heart rate.

Saturday: Threshold Workout #2: Steady state or tempo workout. Warm up for 10 minutes at an easy pace. Walk 20-30 minutes at 85% of your max heart rate then cool down with 10 minutes easy pace.

Sunday: Distance Workouts. 8-12 kilometers (5-7 miles) at 70-75% of your max heart rate. This is a conversational pace.

The key to these workouts is not to exceed your lactate threshold - working out so hard and long that your body builds up lactic acid in the muscles. This occurs when you workout at 90% or more of your maximum heart rate for more than 50 minutes. By knowing your Maximum Heart Rate and using a heart rate monitor, you can ensure that you are working out at the right pace for the various workouts.

This variety of hom treadmill workouts will ensure you get slow fat-burning workouts, aerobic carbo-burning workouts that also build and feed your muscles, and avoid overtraining and anaerobic workouts.

The jogs may be for only one minute, while the walking may be for a little longer. For poorly conditioned people, I recommend a one-two-minute jog at a slow pace, switching back and forth with a two-minute walk. Go for 30 minutes.

For more fit walkers, you can use the same interval times, but choose a jogging speed that gets you winded. Or, you can jog for longer intervals. I recommend intervals for the first few weeks because even a fit walker can get blisters, inner-thigh burn from skin rubbing, ankle soreness or shin soreness if he or she jogs for too long at the beginning.

Increase Your Jogging Time

Do the intervals for a few weeks, and then if you feel up to it, jog nonstop for 15 minutes. Tack on five minutes with every session until you reach the length of time you normally devote to cardio.

For more out-of-shape individuals, just keep on doing the intervals. Strive to either increase jogging time a little bit with each session. Or, keep the same time (one or two minutes), but increase the speed with each session. At some point, you will feel ready to sustain a jog for 10 or more minutes. Build up from there.

A significantly overweight person can teach his or her body to sustain a jog for 30 minutes. It may be only 3 mph, but remember, different muscles are being worked. The joints are becoming stronger than ever. And the body is being prepared for faster running in the future. As you become more jogging-fit, go ahead and add inclines or hills.

Becoming a jogger doesn't mean you must give up walking. But adding jogging to some of your walking sessions, or replacing some walking days with jogging, will add dimension to your fitness program by elevating your orthopedic health, and adding zest to your workouts.

Before you begin any jogging, walk first for five minutes to warm up your muscles and joints. Then spend five minutes stretching your hamstrings and calves. Then resume your walking and start adding the jogging intervals. After the session, stretch again for 10 minutes.

Another muscle to work on, to prevent injuries, is the anterior tibialis, located at the front of the lower leg. Walking slowly on your heels for a minute or two will stimulate this muscle. Another way to work it is to sit in a chair and flex your feet so that you're trying to bring your toes toward your knees. Hold the flexed position for a few seconds and release. Repeat 10 times.
